Megan gets into bed at half past ten meaning to "just check" her feed. At quarter to twelve she is watching a fourteen-minute video about how submarines are built, and she has never wanted to know anything about submarines. The alarm goes off at six and the culprit is obvious: it was the blue light from the screen.
That answer is popular, easy to repeat and mostly wrong. Evening light does matter, nobody disputes that. But the glow of a phone is a supporting character in this story. The leading roles go to two things that get talked about far less: how much light you have switched on in the rest of the room, and what exactly you are doing on that screen.
Your body clock reads light, not screens
The body has no dial to tell it the time. What it has instead is a light sensor. Sitting in the retina are unusual cells that play no part in seeing images and report a single piece of news to the brain: it is light outside. They respond most strongly to short wavelengths, the part of the spectrum we perceive as blue, and that is where the whole career of the phrase blue light begins.
When that signal arrives in the evening, the brain translates it in its own way: the day is not over, push the clock back a bit. The body then delays melatonin, the hormone that is released naturally as darkness falls and works as an internal announcement that night is coming. Falling asleep slides later, and the alarm lands in the middle of an unfinished night.
What surprises people is how little light it takes. The American team led by Joshua Gooley found in 2011 that ordinary room lighting below 200 lux before bed suppressed evening melatonin in the large majority of participants and cut the window during which the body released it by roughly an hour and a half. This is not about floodlights. It is about the pendant lamp in an average living room.
Comparing intensities explains why the ceiling fitting outranks the phone:

The figures are rough and shift with the brightness setting and with how far the source sits from your eyes. The ratio holds all the same. A lit ceiling lamp pushes several times more light into your eyes than the screen you are holding underneath it. So when somebody scrolls in the evening under full overhead lighting and then blames the phone, they are pointing at the smaller of the two candles.
What the display research actually says when you read all of it
The study the reputation of blue light leans on most often comes from 2015, from the team of Anne-Marie Chang and Charles Czeisler. Participants read from a light-emitting e-reader on five consecutive evenings, and their melatonin production shifted about an hour and a half later. They took longer to fall asleep, got less REM sleep and were slower to get going the next morning.
Up to that point it sounds like a clear verdict. Then look at the conditions: four hours of reading at a stretch, every evening, in a laboratory, with the device held close to the face. Somebody skimming the news for twenty minutes before bed is getting a fraction of that dose.
Newer reviews are therefore more careful in their wording. An effect of screen light alone on falling asleep does exist, but it comes out as modest, and under everyday conditions other influences override it easily. A large 2023 review of blue-light filtering glasses went further and found no convincing evidence that they improve anybody's sleep.
And now the part that usually causes the most surprise. Night mode, the feature that turns the screen yellow after sunset, does not rescue your sleep on its own. Chad Jensen's team compared three groups of young adults in 2021: a phone with night mode, a phone without it, and no phone at all in the evening. Between the groups they found no difference in sleep quality. A difference showed up only among people who slept seven hours or more, and it favoured those who had not picked up the phone at all.
Which leads to an inconvenient but useful conclusion. Turning the screen yellow did not help. Putting the phone down did.
So why has the picture of blue light as chief villain held on so firmly? Probably because it offers an enemy you can defeat with one tap in the settings. The filter goes on in five seconds and you get the feeling something has been fixed. Changing what you watch in the evening and when you set the phone aside is a job that takes weeks. Given those two options, the mind picks fairly predictably.
It is the content that keeps you awake, not the glow
Back to Megan and her submarines. Had she read twenty pages of a dull novel in the same position and at the same screen brightness, she would probably have been asleep an hour earlier. The light would have been identical.
The difference is in what is happening on the screen. Endless scrolling through the news and an argument under a stranger's post tune the mind into a state you do not fall asleep from. Then there is the work email at eleven at night, which opens tomorrow eight hours before it was due, and the head keeps replaying it after the lights go out.
The emotion the content triggers matters too. A story that angers or frightens you sets off a mild alarm response in the body, and that response does not stop the moment the screen goes dark. Your pulse and your muscle tension need a while to settle back down, and that is precisely the while you then spend in bed with your eyes open. Calm content leaves your head along with the phone. Infuriating content stays hanging there.
Short videos have one property that tends to get overlooked. They have no ending. A book has a chapter, an episode has closing credits, a feed has nothing. Your mind never receives a signal that this is a place to stop, so "one more video" repeats until either tiredness or guilt intervenes. That is not weak willpower, it is an environment designed not to let go of you.
This is where the blue-light problem turns into something else entirely. Most people who claim they cannot fall asleep because of the phone are actually not falling asleep because they took the phone to bed earlier than they meant to go to sleep. What genuinely takes the friction out of an evening
Try answering honestly: what exactly were you doing on your phone during the last thirty minutes of yesterday evening? If you cannot remember, that is an answer in itself. Half an hour you have no memory of probably did not rest you either.
Bans do not get you far here, because the phone is also an alarm clock, a book and the way you talk to a friend. It makes more sense to work with what is within reach and what is not:
- Turn the light down from above. A lamp beside the sofa instead of the ceiling fitting is a simpler intervention than any screen filter, and by the numbers above it does more.
- The charger belongs in the kitchen, not on the bedside table. That puts thirty seconds of walking between you and the next video, which is usually enough.
- The last half hour can take duller material. A podcast you already know or a book you have read before will not tempt anybody to keep going.
- Set a starting point rather than a curfew. "I close the laptop at quarter to ten" is something you can carry out. "I will go to bed at eleven" is a wish.
- If you are going to scroll anyway, switch off autoplay. It removes one of the main reasons you are still awake.
Notice that none of those points sounds like a digital detox. This is about friction. Every obstacle that inserts a few seconds between you and the screen gives the sensible part of your head a chance to speak up before the next recommended video drowns it out.
Mornings decide how much the evening can knock you off
There is a counterweight that almost never comes up in blue-light conversations. The more light you get before noon, the less the evening kind moves your body clock around.
Kenneth Wright and colleagues sent a group of people camping for a week in 2013, with nothing but sunlight and a campfire to go by. Their body clocks shifted roughly two hours earlier and the gap between morning and evening types narrowed. One week without artificial lighting was enough.
The practical translation is not a trip to the woods. Twenty minutes outdoors in the morning will do, on the way to work or with a coffee on the balcony. An overcast sky outside still delivers more light than a well-lit office, so a grey drizzly morning is still worth it. Morning light is a far stronger signal for the body clock than evening light, because it arrives at the hour when the clock is most receptive to it.
The second thing that decides more than any display is the plain length of your sleep. Give yourself an hour less than your body needs, week after week, and it will show in your mood and your concentration regardless of which mode the screen is set to. Sometimes neither the phone nor the light is to blame
Some people fall asleep late because that is how they are built. A pronounced owl will not start dropping off at ten in the evening just because they downloaded a blue-light filter. Their internal clock simply runs later, and the evening screen did not cause that shift, it only deepened it a little.
Telling those two situations apart is genuinely useful. When an owl has to be up at six for work, the answer is not a battle with the phone but shifting the rhythm with morning light and accepting that a few hours a day run against their biology. When a lark cannot get to sleep even though ten o'clock usually does it, the phone and what is on it become far more plausible suspects. One closing note belongs to the people for whom none of the above helps. When falling asleep keeps failing over long stretches, including on evenings with no phone anywhere near, this is not a question of screen settings and it is worth raising with a doctor or a sleep specialist.
Megan ended up doing none of the things the internet recommended. She bought no filtering glasses and night mode is switched off. She just turns the ceiling light off at ten and leaves the lamp on, and the phone charges in the hall. The submarine videos still get watched now and then, but at seven in the evening, when they are merely an odd hobby rather than the reason for a short night.
